This weekly template assigns a distinct job to each limited training window. Two sessions build lower-body strength, preserving the muscles most important for balance, falls, and metabolic function. Three sessions use walking as low-heart-rate base work, while one or preferably two of those walks finish with short sprint intervals. The sprint can happen on a track, rower, alpine machine, or with another modality; the target is a heart rate as high as the person can safely bear for 30 seconds. Full recovery separates four to six efforts. The mechanism is complementary adaptation: lifting develops strength, base work supports metabolic flexibility, and intense intervals stimulate mitochondria and a prolonged metabolic response.

How to run it

Reserve five short sessions
Protect five weekly windows of about 20 minutes. Treat additional walking during calls or work as useful movement, not as a substitute for the sessions.
Pro tip Take calls while walking when the conversation does not require a screen.
Watch out A short workout does not cancel the effects of sitting for the rest of every day.

Lift heavy twice
Use two sessions for heavy lower-body work. Prioritize the legs because they contain large muscles and support balance, metabolic function, and fall prevention.
Pro tip Use squat progressions if you are starting from little training experience.

Walk on three days
Use the remaining sessions for low-heart-rate base work. Choose a pace or incline that reaches the intended heart-rate range without forcing a specific modality.

Attach sprint intervals
At the end of at least one walk, work as hard as safely tolerable for 30 seconds, then recover fully for two to four minutes. Repeat four to six times.
Pro tip Use a rower or other low-impact machine if track sprinting is unsuitable.
Watch out Do not treat incomplete recovery as a badge of honor; full recovery is part of the protocol.
In the wild
A desk worker trains for 20 minutes Monday through Friday. Monday and Thursday are lower-body strength sessions. Tuesday, Wednesday, and Friday are brisk walks, with four 30-second hard rowing intervals after Friday's walk and three minutes of easy recovery between efforts. Walking phone calls add movement without changing the core plan.

Running, walking, or lifting alone leaves one of the plan's complementary adaptations uncovered.
